For those training independently without a coach, here are some key focus areas to include when creating a strength and conditioning programme to improve your swimming performance:

  1. Strength training: Helps with more power in the pool, improved form and better starts and turns. Focus on compound exercises like push-ups, pull-ups, and squats that target multiple muscle groups.

  2. Upper body work: Creates stronger strokes and helps to prevent common shoulder injuries. Include exercises like pull-ups, rows, and presses to strengthen shoulders, back, and arms.

  3. Core training: Builds stability and easier rotation - particularly useful for freestyle, backstroke and dolphin kicks. Include planks, Russian twists, and other exercises ab and back-focused movements

  4. Lower body focus: For extra powerful kicks and stronger starts and turns. Go for squats, lunges, and deadlifts to build leg and hip strength.

Monday: Upper Body Focus

  1. Warm-up: 10 minutes light cardio + dynamic stretching
  2. Bench press: 3 sets of 8-10 reps
  3. Pull-ups or Lat pull-downs: 3 sets of 8-10 reps
  4. Dumbbell shoulder press: 3 sets of 10-12 reps
  5. Tricep pushdowns: 3 sets of 12-15 reps
  6. Plank: 3 sets of 30-60 secondsromania
  7. Cool-down: 5 minutes light cardio + static stretching

Wednesday: Lower Body Focus

  1. Warm-up: 10 minutes light cardio + dynamic stretching
  2. Squats: 3 sets of 8-10 reps
  3. Romanian deadlifts: 3 sets of 8-10 reps
  4. Lunges: 3 sets of 10-12 reps per leg
  5. Calf raises: 3 sets of 15-20 reps
  6. Russian twists: 3 sets of 20 reps
  7. Cool-down: 5 minutes light cardio + static stretching

Friday: Full Body & Explosive Power

  1. Warm-up: 10 minutes light cardio + dynamic stretching
  2. Deadlifts: 3 sets of 6-8 reps
  3. Push-ups: 3 sets of 10-15 reps
  4. Dumbbell rows: 3 sets of 10-12 reps per arm
  5. Box Jumps or squat jumps: 3 sets of 8-10 reps
  6. Medicine ball slams: 3 sets of 10-12 reps
  7. Hanging leg raises: 3 sets of 10-12 reps
  8. Cool-down: 5 minutes light cardio + static stretching

Monthly Progression

As you get stronger and fitter, you'll need to progressively overload your workouts so that you continue to challenge your body enough to improve. A popular way to approach this is:

  • Week 1: Select a weight you can do your maximum reps with while maintaining good form and technique

  • Week 2: Increase weight, choosing a weight where the minimum reps is challenging but can be done with good form

  • Week 3-4: Increase reps with this new weight

Continue to increase weights and reps while staying in your desired rep range for 8-12 weeks. After this, you can continue with this programme or make adjustments.

You should factor in a deload week every 4-8 weeks, depending on how your body feels. Deload weeks involve reducing the intensity of your workouts, for example by reducing the weights, volume (reps or sets), or both.

Periodisation

Periodisation involves structuring training to peak at specific times, and is particularly useful if you're a competitive swimmer. 

If you were a beginner runner, you wouldn't jump straight to running a marathon - you'd plan out your training schedule to build up to race day in a considered way. Similarly, with swimming, you shouldn't train at maximum intensity all year round. Instead, you break your training into different phases to reach your peak performance at the right time.

  2. Pre-season (transition phase): transferring your newfound strength to the pool. Transition to more swimming-specific exercises and increase the volume.
  3. In-season (performance phase): keeping you strong without tiring out for important swimming events. Maintain strength with lower volume, higher intensity workouts.
